A four-week trial in healthy men and women found creatine increased body mass and total body water without altering the intracellular-to-extracellular ratio at all. An eight-week resistance training study found intracellular water rose substantially more than extracellular water in the creatine group, with the ratio of muscle mass to intracellular water staying essentially unchanged — which is exactly what you'd expect if the water is going where the muscle is.

Some women-specific research uses body-weight-based dosing instead, which makes sense given how much variation there is between a 115-pound runner and a 190-pound powerlifter. The common protocol is around 0.1 g per kilogram of body weight per day. For a 150-pound woman that works out to roughly 6.8 grams. Certain research contexts go considerably higher — the postmenopausal muscle literature has used 0.3 g/kg/day, and that sleep-deprivation brain study used a single 0.35 g/kg dose — but those are study protocols with monitoring attached, not daily recommendations for general use.

Are There Real Side Effects?

- Weigh the first dose. Included scoops are notoriously inconsistent. Put one on a kitchen scale once, find out whether it's actually 5 grams or 3.4, and then you can trust it forever.
- Mix it into something warm or something you'll finish. Coffee, tea, a protein shake, oatmeal. Cold water works but leaves grit. Stir, drink it reasonably soon, don't leave it sitting in a bottle for two days.
- Take it every single day, including rest days. Saturation is the point, not a pre-workout hit. Missing a day won't undo anything; missing three weeks will.
