No, you don't need pre-workout to build muscle or lose fat, and most of my clients get results without ever buying a tub. Some of what's in it does work, though. Caffeine, beta-alanine, and citrulline malate all have real research behind them at the right doses. The problem is what most products charge you for everything else.

What's Actually in Pre-Workout
Flip a tub around and you're looking at somewhere between eight and thirty ingredients, printed in a font that requires reading glasses. Almost all of them fall into four buckets, and once you can sort them, the whole category gets a lot less mysterious.
Stimulants
Caffeine anhydrous is the engine. Everything else in this bucket — theobromine, yohimbine, synephrine, DMHA in the sketchier corners of the market — rides along to make the label look sophisticated. If a product feels strong, the caffeine is why. Doses in commercial products run anywhere from about 150 mg to well north of 350 mg per serving, and plenty of brands recommend two scoops on the back of the tub.
Pump ingredients
Citrulline malate, L-arginine, agmatine, nitrate sources like beetroot extract. These push nitric oxide production and vasodilation, which is the mechanism behind that full, veiny feeling during a set. Citrulline is the one with actual data behind it. Arginine largely doesn't survive first-pass metabolism, which is why the industry quietly moved on from it years ago and then kept putting it in things anyway.
Endurance and buffering ingredients
Beta-alanine is the headliner here, sometimes alongside sodium bicarbonate or betaine. Beta-alanine raises muscle carnosine, which buffers the acidity that builds up during hard sets. Worth knowing: it works by saturation over weeks, so the scoop you took twenty minutes ago is doing nothing for today's session.
Filler
B-vitamins at 2,000% of your daily value. A gram of taurine. Half a gram of tyrosine. Whatever exotic mushroom or adaptogen is trending this quarter. None of it is dangerous. It's there so the ingredient list looks long, because a long list feels like more product.
The Ingredients With Real Evidence
Four compounds have earned their spot. Here's what the research actually supports, at the doses the research actually used.

Notice the pattern. Two of these four are saturation compounds, meaning they only work if you take them every single day for weeks, which makes their presence in a product you take three times a week a little beside the point. The ISSN's beta-alanine review is explicit about the 4–6 g daily requirement (Trexler et al., Journal of the International Society of Sports Nutrition, 2015), and their creatine position stand calls creatine monohydrate the most effective ergogenic supplement available for high-intensity work and lean mass (Kreider et al., 2017). Neither compound cares whether you took it before or after your session.
The Ingredients That Are Mostly Marketing
My rule after seven years of reading these labels: if a company is proud of its doses, it prints its doses. Here's what to walk past.
- Proprietary blends. Under FDA labeling rules, a brand only has to declare the blend's total weight and list its ingredients in descending order by weight. Individual amounts stay hidden. So "Explosive Energy Matrix, 6,200 mg" tells you almost nothing — the citrulline might be 5 g, or it might be 400 mg with a lot of cheap taurine behind it.
- Vitamin megadoses. 5,000% DV of B12 in a scoop is cheap to add, prints beautifully, and does nothing for your training if you aren't deficient. Your body excretes what it can't use, which is where the neon urine comes from.
- Sub-effective amino acids. Taurine at 500 mg. Tyrosine at 250 mg. The studies suggesting benefits for either typically use several grams. A quarter of a research dose is a label ingredient.
- Creatine at 1 g. This one bugs me the most. It's in there so the word "creatine" can be on the front. You'd need three to five scoops a day to hit a real dose, which nobody is doing.
- Trademarked ingredient names. A ™ after an ingredient means somebody licensed a branded version of it. Sometimes that reflects better sourcing or a patented delivery form. Often it just reflects a licensing agreement, and it never tells you the dose is right.
- "Nootropic" blends. Huperzine A, alpha-GPC, a dusting of L-theanine. There's some interesting research on focus compounds, but at the amounts hiding inside a proprietary blend you're mostly buying a story.
Caffeine: The Ingredient Actually Doing Most of the Work
Strip a pre-workout down to what's carrying the experience and you're left with caffeine. It's the most researched legal performance compound we have, and the effect isn't subtle: it reduces how hard a given effort feels, which lets you push a set further than you otherwise would.
The International Society of Sports Nutrition's position stand on caffeine reports consistent performance improvements at 3–6 mg per kilogram of bodyweight, with benefits showing up across muscular endurance, strength, power, sprinting, and jumping, and the most reliable gains in aerobic work (Guest et al., Journal of the International Society of Sports Nutrition, 2021). They also note the magnitude varies substantially from person to person, which matches what I see in the gym. Same dose, two clients, completely different reactions.
What that dose looks like in practice
A 175 lb lifter is about 79 kg, so the range works out to roughly 240–475 mg. That's a wide window, and the bottom of it is where I'd start almost anyone. A strong home-brewed coffee lands somewhere around 100–150 mg, so two cups puts most people squarely in the effective zone without any powder at all.
Why more stops helping
The dose-response curve flattens. Past roughly 6 mg/kg you're not getting additional performance, you're getting side effects: elevated heart rate, jitters, the shaky feeling between sets that people mistake for intensity. The FDA cites 400 mg a day as the ceiling not generally associated with negative effects in healthy adults, while noting how much sensitivity and metabolism vary between people (FDA, "Spilling the Beans"). Two scoops of a heavy product plus your morning coffee can put you over that before lunch.
Tolerance is the real trap
Habitual caffeine use blunts the subjective kick. What happens next is predictable: one scoop stops feeling like anything, so you go to a scoop and a half, then two, then you switch to a "high stim" product to chase the original feeling. Performance benefits appear to persist better than the buzz does, but the buzz is what people are actually monitoring. That's how someone ends up at 500 mg a day and dependent on a powder to feel normal.
I had a client a couple of years back who was taking two scoops before every evening session and couldn't figure out why his numbers had gone flat for three months straight. We pulled the pre-workout entirely. He got about two extra hours of sleep a night within a week and a half, and by the end of the month he was adding weight to lifts that hadn't moved since spring. The stimulant on its own wasn't the villain. A big stimulant dose at 6:30 in the evening, on top of a night that was already too short, absolutely was.
Do You Actually Need It?
Here's my honest read after coaching more than 500 people: pre-workout is a nudge. A useful one on the right day, for the right person, in the right dose. It is not a variable that determines outcomes, and treating it like one is how people end up optimizing the wrong thing while their sleep and protein intake sit unaddressed for a year.
It genuinely helps if you're: training at 5:15 a.m. before work, walking into the gym after a nine-hour shift with nothing left, pushing through a hard conditioning block, or someone who trains better with a ritual and doesn't mind paying for one. Those are legitimate uses. A little chemical assistance to get a good session done beats skipping the session.
Skip it if you're: new to lifting and still building the habit of showing up (learn what your baseline energy actually feels like first — our beginner muscle-building plan covers what to prioritize in those first few months), already drinking three coffees a day, training in the evening, or dealing with sleep problems you haven't sorted out yet.

This is the comparison that annoys the supplement industry, which is exactly why it's worth running.

The convenience row is doing more work than people admit. Nobody's paying $45 for caffeine they could get for $4. They're paying for cold, sweet, portable, and instant, delivered in a scoop that feels like a decision. That's a real product benefit. Just call it what it is.
Who Should Be Cautious
I'm a trainer, not a physician, so treat this as a list of reasons to have a conversation with your doctor rather than as clearance either way. Pre-workout is a real stimulant dose, and stimulants interact with a lot of things.
- Anxiety or panic disorders. The physical signature of a big caffeine dose — racing heart, tight chest, restlessness — overlaps almost perfectly with the physical signature of anxiety, and for a lot of people one reliably triggers the other.
- High blood pressure or any heart condition. Caffeine acutely raises heart rate and blood pressure. If you have a diagnosed cardiac issue or arrhythmia, this is a physician conversation before you touch it.
- Pregnancy or breastfeeding. Caffeine is metabolized more slowly during pregnancy and guidance on limits is stricter. Multi-ingredient stimulant blends aren't well studied here at all.
- Known caffeine sensitivity. If one coffee makes you feel wired and awful, a 300 mg scoop will not go better.
- Insomnia or chronic poor sleep. Caffeine has a long tail in the body, and the sleep you lose costs you more recovery than the supplement gives you back. Worth reading our piece on training for stress and sleep if this is you.
- Anyone on prescription medication. Stimulants, certain antidepressants, thyroid medication, and blood pressure drugs can all interact with caffeine or with the other compounds in these blends. Ask your pharmacist — it takes two minutes and they're happy to answer.
- Teenagers. Adolescents are generally advised away from caffeine supplements entirely, and the marketing aimed at high school athletes is something I have a lot of opinions about.
Building Your Own Effective "Pre-Workout"
If you want the compounds without the markup, this takes about ten minutes to set up and costs a fraction of a branded tub. Bulk powders are widely available and third-party tested options aren't hard to find.
- Pick your caffeine source and pin the dose. Coffee works fine. Caffeine tablets work better if you want precision, since 100 mg and 200 mg tablets let you dial in exactly. Start at the low end of 3 mg/kg and stay there for a couple of weeks before deciding whether you need more.
- Add citrulline malate at 8 g, 40–60 minutes out. This is the pump ingredient and the one with pooled data behind it — a meta-analysis of eight controlled trials found roughly three extra reps to failure, a small but genuine effect (Vårvik et al., IJSNEM, 2021). Mix it with something flavored. On its own it tastes like a sour battery.
- Take beta-alanine at 4–6 g, every day, whenever. Split it into smaller doses through the day if the tingling bothers you — the ISSN notes that dividing it into portions around 1.6 g reduces the paresthesia. Timing relative to training doesn't matter. Consistency over weeks does.
- Take creatine monohydrate at 5 g daily, also whenever. Not technically pre-workout, but it belongs in this conversation because it outperforms everything else on this list over a training year, and monohydrate is the cheapest form on the shelf.
- Eat something 60–90 minutes before you train. Some carbohydrate and protein does more for how a session feels than any of the above. This is the step everybody skips and then blames on their supplement.
Total cost once you're set up runs somewhere around a quarter to a third of what most people spend on tubs, and you know every dose in the glass.

Timing and Cycling
Sixty minutes before training is the most commonly used protocol in the caffeine research, and it lines up with when blood levels peak for most people. Powder in liquid on a mostly empty stomach can hit faster than that, closer to the 30-minute mark. Test it on a day when it doesn't matter, rather than an hour before a session you actually care about.
The bigger timing question is the last-safe-hour question. Caffeine hangs around a lot longer than the buzz does, and even when people swear it doesn't affect them, sleep tracking usually says otherwise. My default for evening lifters: nothing stimulant-based after about 2 p.m. if you're in bed by ten. That means the 6 p.m. crowd needs a different plan — a real meal beforehand, a proper warm-up, music you actually like. Boring, and it works.
Cycling off
Every eight to twelve weeks, take one to two weeks completely off stimulants. Yes, the first three or four days feel flat and you'll get a headache on day two. After that, your baseline resets and one modest dose starts working again the way it used to. Cycling also forces a useful reality check: if you can't train productively without a scoop, the scoop stopped being an enhancement a while ago.
Keep beta-alanine and creatine running straight through those breaks. Cycling those two just erases progress you already paid for, since both depend entirely on staying saturated.
